Heart rate zones are ranges of beats per minute (bpm) that correspond to different exercise intensities and physiological adaptations. Training in specific zones triggers different energy systems and produces different fitness outcomes. There are five standard zones used by coaches and exercise physiologists worldwide. Zone 1 (50 to 60 percent of max HR) is very light intensity — walking, easy cycling, or gentle yoga. This zone builds aerobic base, promotes recovery, and is where most fat is burned as a percentage of total calories. Zone 2 (60 to 70 percent) is the fat-burning sweet spot — you can hold a conversation comfortably. This zone improves mitochondrial density and teaches your body to use fat as fuel. Our calculator uses the Karvonen formula: Target HR = ((Max HR - Resting HR) x Intensity percent) + Resting HR. Max HR is estimated as 220 minus your age (or 206 minus 0.88 x age for older adults). The Karvonen method is more accurate than simple percentage-of-max because it accounts for your individual fitness level through resting heart rate. A fit person with a resting HR of 50 bpm will have different zone boundaries than a sedentary person with a resting HR of 80 bpm, even at the same age.
How to Use
- Enter your age in years. This is used to estimate your maximum heart rate using the formula 220 minus age, which is the most widely validated population-level estimate.
- Enter your resting heart rate if you know it. Measure it first thing in the morning before getting out of bed, after lying still for at least 5 minutes. Count your pulse for 60 seconds or use a fitness tracker. If you do not know it, leave the default at 70 bpm.
- Optionally enter your maximum heart rate if you have measured it through a supervised stress test or hard training effort. This overrides the age-based estimate for greater accuracy.
